An anti-inflammatory diet meal plan for 7 days is a week of ordinary meals built on vegetables, fruit, beans and lentils, whole grains, nuts, Olivenöl Und oily fish, with very little white flour, sugary drinks, fried food or processed meat. There is no single official anti-inflammatory diet menu: Harvard’s Nutrition Source describes a flexible pattern close to the Mediterranean and DASH diets. Below you get a full 7-day menu, a shopping list and a batch-cooking plan.
This plan is for you if you already know which foods count as anti-inflammatory and now want to know what to cook on a busy Tuesday. It gives no calorie targets, because portions depend on your body, appetite and activity. For the why behind each food group, read our guide to foods that reduce inflammation. This article is the practical week.
What is an anti-inflammatory diet, and what does the evidence say?
The inflammation food can influence is not the swelling around a sprained ankle. It is a quiet, chronic, low-grade kind that Harvard researchers link with heart disease, type 2 diabetes and fatty liver disease. Food does not switch it off like a pill. It nudges it, meal by meal, over months.
- Whole-diet trials. In the PREDIMED trial in adults at high cardiovascular risk, a Mediterranean diet rich in vegetables, legumes, nuts, seafood and olive oil lowered several inflammatory markers compared with a low-fat diet.
- Small trials in specific conditions. In the ADIRA crossover trial, people with rheumatoid arthritis ate an anti-inflammatory diet for 10 weeks, and their disease activity scores fell significantly.
- Large observational data. The Dietary Inflammatory Index (DII) rates how pro- or anti-inflammatory a diet is. A 2021 umbrella review pooled 15 meta-analyses covering 38 health outcomes and 4,360,111 participants. A more pro-inflammatory diet was linked with a worse result for 27 of the 38 outcomes, but the evidence was rated convincing only for heart attack, and weak for most outcomes.
So the direction is consistent, the effect is modest, and observational studies cannot prove cause. A well-built week of food is a reasonable bet, not a treatment. Our Mediterranean diet entry describes the pattern this plan borrows from.
How is this 7-day anti-inflammatory meal plan built?
Every day follows the same rules, so you can swap meals between days freely:
- Vegetables or fruit at every meal, about half of most plates.
- Beans, lentils, fish, eggs, yogurt or tofu at lunch and dinner.
- Whole grains (oats, buckwheat, rye bread, brown rice, wholewheat pasta) instead of white versions.
- Extra virgin olive oil as the main fat, plus a small handful of nuts or seeds.
- Water, tea or coffee to drink.
| Benchmark | Target for adults | How the plan meets it |
|---|---|---|
| Fruit and vegetables | At least 400 g a day | Five or more portions daily |
| Dietary fibre | At least 25 g a day from food | Oats, beans, lentils, buckwheat and seeds every day |
| Fisch | At least 2 portions a week (about 140 g each), 1 of them oily | Salmon on day 2, sardines on day 5 |
| Salt | Less than 5 g a day | Herbs, lemon, Knoblauch and spices do the seasoning |
| Free sugars | Less than 10% of daily energy | No sweet drinks or pastries |
| Saturated fat | No more than 10% of daily energy | Olive oil instead of butter, no processed meat |

Harvard notes that the anti-inflammatory diet sets no rules on calories or portions, so weight can creep up if portions are large. Let hunger guide you, or ask a registered dietitian for set amounts.

How do you batch cook anti-inflammatory meals for the week?
Two short sessions keep the plan alive after Wednesday.
Session 1: the day before day 1 (about 90 minutes)
- Roast chopped peppers, courgettes, carrots and a sweet potato with olive oil at 200°C for about 40 minutes.
- Cook 250 g buckwheat meanwhile.
- Make the stew below.
- Fill a jar with overnight oats, and shake up a dressing of olive oil, lemon juice and oregano.
Session 2: evening of day 3 (about 30 minutes)
Cook red lentil soup for days 3 and 4 and brown rice for days 5 and 6.
How long do batch-cooked meals keep?
The US Department of Agriculture advises refrigerating cooked food within 2 hours, splitting big batches into shallow containers so they cool fast, and eating leftovers within 3 to 4 days. Frozen, they keep their quality for about 3 to 4 months. Reheat to 74°C (165°F), and bring soups and stews to a rolling boil.
Recipe: tomato, chickpea and spinach stew (4 portions)
- 2 tablespoons extra virgin olive oil
- 1 large onion, chopped
- 3 garlic cloves and 2 cm fresh ginger, grated
- 1 teaspoon each of ground turmeric, cumin and paprika, plus a pinch of black pepper
- 2 tins chopped tomatoes (400 g each)
- 2 tins chickpeas (400 g each), drained
- 200 g fresh spinach
- Juice of half a lemon and a small pinch of salt
- Warm the oil in a large pot and cook the onion for 6 to 8 minutes until soft.
- Add the garlic, ginger and spices and stir for 30 seconds.
- Add the tomatoes, chickpeas and 200 ml water. Simmer, partly covered, for 20 minutes.
- Stir in the spinach until it wilts, then season with lemon and salt.
Cooking turmeric with oil and black pepper helps your body absorb its curcumin. Our guide to turmeric absorption explains why.
What does Ayurveda say about an anti-inflammatory meal plan?
Ayurveda, the traditional medicine of India, reads heat and irritation as aggravated pitta, and heaviness after meals as ama, residue of a weak digestive fire (agni). This is the traditional view, not scientific evidence. Its advice:
- Make lunch the main meal, when agni is said to be strongest, and keep dinner lighter and earlier.
- Prefer warm, cooked food in cold seasons.
- Cook with ginger, cumin, coriander and turmeric, and balance their heating quality (virya) with cucumber, leafy greens and Fenchel if you run hot.
For a day when digestion feels heavy, the traditional choice is a bowl of kitchari, rice and mung dal cooked with mild spices.
Who should be careful with an anti-inflammatory diet?
- If you take warfarin or a similar blood thinner, the NIH advises keeping vitamin K intake consistent, because sudden changes can alter how the medicine works. One cup of raw spinach has about 145 mcg of vitamin K, so talk to your doctor before adding greens every day.
- If you are pregnant or planning a pregnancy, the NHS advises no more than 2 portions of oily fish a week (this plan has two), no shark, swordfish or marlin, and no more than 4 tins of tuna a week.
- If you have a diagnosed inflammatory condition, food can support treatment but does not replace it.
- If beans bloat you, start with small portions and build up slowly. Our guide to gut health foods covers fibre in more detail.
FAQ
Can an anti-inflammatory diet help with weight loss?
It is not designed for weight loss, and Harvard points out that it sets no calorie or portion rules. If weight loss is your goal, portions still matter, even of nuts and olive oil.
Can I follow this 7-day meal plan as a vegetarian?
Yes. Swap the fish and chicken for an extra lentil, bean or tofu meal, and keep walnuts, flaxseed and chia in your breakfasts.
Is coffee allowed on an anti-inflammatory diet?
Yes. Harvard’s Nutrition Source lists tea and coffee among the foods included in an anti-inflammatory pattern. The syrups and the pastry on the side are the problem.
Does an anti-inflammatory diet help rheumatoid arthritis?
Early evidence is encouraging but limited: in the 10-week ADIRA trial, disease activity scores fell significantly. Use it alongside treatment, not instead of it.
